Heart rate zones for running: how to calculate and train

Let's figure out where your zones actually are and stop running every workout at the same pace.

What are heart rate zones for running?

Heart rate zones for running are ranges that separate easy, tempo, threshold and maximal running. Threshold heart rate is a more precise basis; maximum heart rate or heart rate reserve give rougher estimates. Most of the week belongs in the first two zones.

1trAIner is an AI coach that builds five zones from your threshold heart rate and helps distribute weekly training around your sessions and recovery.

The area on the map isn't yours yet. You run a loop around the park — and the land inside the loop becomes yours. You run through a neighbor's section — you take that too. In the runners' ranking you move up to first place.

The goal for these 12 weeks is to learn to separate easy and intense running by how your body responds, not just by speed. Age-based zone estimates give only an approximate benchmark, and watch readings can contain errors. So heart rate needs to be compared with breathing, how you feel, and the conditions of the session.

The coach in 1trAIner picks initial benchmarks for your level and builds a plan around the days you have available. Once you connect Garmin or Apple Watch, data syncs automatically, and the plan is recalculated after every workout. Unusual heart rate spikes are reviewed in the context of the workout rather than automatically taken as a change in fitness.

First it becomes clearer which effort really stays easy. Then, as data accumulates, benchmarks and the balance of loads are refined, without promising lab-accurate zones. Progress is assessed on comparable routes and in similar conditions using heart rate, pace, and how you feel together.

How to calculate heart rate zones

From maximum heart rate

An alternative uses percentages of maximum heart rate. Prefer a maximum observed in a test or race; “220 − age” is a rough estimate with a large error. Percentage boundaries differ between systems.

From heart rate reserve (Karvonen)

Formula: (maximum − resting) × fraction + resting. This alternative accounts for resting heart rate; choose fractions within the zone system you use.

From the threshold (LT2)

The most practical training method, used by 1trAIner. Use a test or watch data for threshold heart rate. For a prepared runner, one example is 30 minutes at a steady maximal effort; average heart rate over the final 20 minutes is a guide, not a laboratory measurement.

How to train by zone

12-week plan

Numbers are guidelines. Zone boundaries follow the LT2 threshold model; your own test can shift them. Adjust training to readiness.

How to set watch zones

Garmin

Garmin Connect user settings include heart rate zones based on % maximum, % heart rate reserve or % lactate threshold heart rate (LTHR).

Connect Garmin

COROS

The COROS app supports heart rate zones based on maximum, reserve or lactate threshold heart rate (LTHR).

Connect COROS

Polar

Polar Flow uses maximum heart rate by default; you can set custom zone boundaries.

How the AI coach helps

Heart rate zones use your LT2 heart rate, and pace zones use threshold pace. Set threshold, maximum, resting heart rate and tested zone boundaries in your account. Send a test result in chat and the coach can propose a threshold update, saving it only after confirmation. Sessions from Garmin, COROS, Polar and Apple Watch show average and maximum heart rate, helping the coach compare load with zones and adjust next week’s plan.

How it works

  1. 1

    You tell us about yourself

Share your level, how many days a week you can train, and your race date or target date. It takes five minutes in the chat or by filling out a questionnaire.

  2. 2

    You get a plan

The coach designs a training cycle leading up to your goal and lays out each week day by day: what to do, at what pace, and the purpose of each workout.

  3. 3

    The plan follows you

Workouts from your watch sync automatically, and you get feedback in the chat. Miss a session or get sick? Your weekly plan is adjusted.

Frequently asked questions

How do I calculate heart rate zones for running?

Find your LT2 heart rate and apply the five-zone table. Maximum and reserve methods are alternatives with different percentages.

How do I set heart rate zones on Garmin?

In Garmin Connect user settings, choose maximum, reserve or LTHR as the basis. Match the basis and boundaries to compare with 1trAIner.

What heart rate is zone two?

It depends on the model. In the LT2 model, it is 85–89% of threshold heart rate, not maximum heart rate.

Why is my heart rate high on easy runs?

Check the reading and conditions: heat, poor sleep, illness and caffeine affect heart rate. Slow down or reduce load; do not push through pain. Stop and seek medical care for chest pain, fainting or an irregular heartbeat.

Which zone calculation method is more accurate?

An individual tested threshold is more practical for training. Age formulas are rougher; even watch data should be checked against perceived effort.

How often should I recalculate heart rate zones?

After a training block or a clear fitness change; 8–12 weeks is a guideline. Compare tests in similar conditions and avoid changing zones after one unusual run.

Do I need a sports watch?

No. You can start without one: the plan is based on your goal, level, and available time. With a Garmin or Apple Watch, the plan can be tailored more precisely — the coach can see your heart rate, sleep, and actual weekly training volume.

What happens after the free week?

The subscription costs 450 ₽ per month or 4999 ₽ per year. There are no automatic charges: your card details are not stored, and you renew manually using the link in the reminder.

Is the coach a person or a program?

1trAIner is an informational service: plans and reviews are prepared by AI based on your data. This is not a medical service and not a substitute for a doctor or an in-person coach.

What if my goal changes?

Let the coach know in the chat. Your plan is currently built around “Heart rate zone workouts: 12 weeks of training”, but race dates can change, injuries happen, and vacations come up. The coach will adjust your training cycle to fit your new circumstances.
